Discipline vs. Motivation

Motivation is weather. Discipline is climate.

Motivation

  • A feeling — arrives and leaves on its own schedule.
  • Strongest before the work, weakest during it.
  • Waiting for it hands the decision to your mood.

Discipline

  • A structure — decided once, executed many times.
  • Pre-commitment → fewer live decisions.
  • Works at 6am on four hours of sleep.

What discipline is actually made of

  • Decision debt — every unmade decision gets re-made daily; schedule it once.
  • Friction — the real lever, not willpower (see Environment Design).
  • Minimum viable rep — a floor so low a bad day still clears it.
  • Never twice — one miss is noise, two is the new baseline.

Drill: Name one recurring choice you re-litigate daily. Convert it into a fixed rule with a time and place attached.

The Habit Loop — Overview

Almost everything you do on an ordinary day is a habit running without supervision. Understanding the loop those habits run on is the difference between changing behaviour by design and changing it by force.

The loop has four beats. The cue is the trigger your brain notices — a time, a place, an emotional state, the sight of your phone. The craving is the reward your brain predicts will follow; the cue is meaningless without it, which is why the same alarm clock launches one person out of bed and does nothing for another. The response is the behaviour itself. The reward is what the behaviour actually delivers, and it is what teaches the loop to run again next time.

The useful consequence is diagnostic. A habit that will not stick is not failing generically — it is failing at exactly one beat. If you never start, the cue is too weak or too ambiguous. If you start and stop, the response is too large for the friction you left in place. If you complete it once and never return, the reward never arrived close enough in time to teach anything. Three symptoms, three different repairs.

This is also why willpower is a misleading target. Willpower is what you spend when the loop is badly designed. People whose habits look effortless are usually not resisting more temptation than you — they have arranged their day so the temptation shows up less often, and the behaviour they want shows up more.

Drill

Pick one habit you have failed to install at least twice. Write down which beat it fails at, in one sentence, before changing anything about the plan. Then apply only the lever for that beat — the next three sections take them one at a time.

Make It Obvious

A vague intention has no cue — so it never fires.

Implementation intention

  • Format: "I will [X] at [time] in [place]."
  • Time and place are the cue — "more often" is not.
  • Gollwitzer's finding: the plan beats the intention.

Habit stacking

  • Format: "After [existing habit], I will [new habit]."
  • Borrows a cue that already fires reliably.
  • Anchor to something daily, not something weekly.

Cue hygiene — the other direction

  • Bad habits need cues too — remove the cue, not the craving.
  • Phone out of the room beats phone face-down.
  • One context, one behaviour — don't work where you scroll.
  • Visible → frequent. Hidden → forgotten. That cuts both ways.

Drill: Rewrite one goal as "After ___, I will ___ at ___." If you can't name the time and place, you don't have a plan yet.

Track 1 · Habit Loop · Part 3

Make It Easy

You do not rise to your goals. You fall to your friction.

Reduce friction (habits you want)

  • Two-minute rule — shrink the entry, not the goal.
  • Prime the environment — kit laid out the night before.
  • Default state — leave the room ready for the next rep.

Add friction (habits you don't)

  • Extra steps — log out, uninstall, leave the card at home.
  • Distance — every metre is a decision point you win by default.
  • Delay — a mandatory wait breaks the craving's timing.

Why the two-minute rule works

  • The hard part is starting, and starting is what you're rehearsing.
  • "Read one page" installs the identity; volume follows later.
  • Trap: using it as a ceiling, not a floor — stop scaling too early.
  • Scale only once the rep is automatic, not once it feels good.

Drill: Take the habit you keep abandoning and cut it to a two-minute version. Run that version for two weeks before you touch the size.

Make It Satisfying

What gets rewarded immediately gets repeated.

The timing problem

  • Good habits pay late; bad habits pay now.
  • The loop learns from the immediate outcome, not the eventual one.
  • Fix: attach a small reward that lands the same day.

Evidence that it happened

  • Track it — a visible mark is a same-day reward.
  • Don't break the chain; the chain becomes the motivation.
  • Never miss twice — the recovery rule that saves streaks.

Where tracking goes wrong

  • Measuring the proxy — hours logged instead of work shipped.
  • Streak panic — protecting the number by faking the rep.
  • Too many metrics — tracking becomes the habit.
  • Track the behaviour, judge by the outcome, quarterly.

Drill: Pick one habit and one mark on a calendar. One habit, one metric, thirty days — then reassess whether the outcome moved.

Track 1 · Mechanism

Delayed Gratification

Not resisting the marshmallow — restructuring the wait.

What the children actually did

  • Mischel's Stanford studies: wait, and the treat doubles.
  • Successful waiters looked away, sang, played — they didn't stare it down.
  • The skill was attention control, not raw resistance.

The caveat worth knowing

  • Later replications found much weaker long-term effects.
  • Family background explains a large share of the outcome.
  • A child who has learned promises get broken is rational to eat it.

Applying it as an adult

  • Change the view, not the want — remove the cue from your visual field.
  • Make the wait busy — an occupied mind discounts the future less steeply.
  • Make the future concrete — vague later loses to vivid now.
  • Make the promise credible — you also have to trust your own deal.

Drill: Next time you want to break a rule you set, wait ten minutes with your hands busy. Decide after the ten minutes, not during them.

Track 1 · Framing

Systems Over Goals

Goals set direction. Systems produce the movement.

What goals do badly

  • Winners and losers share goals — the goal isn't the differentiator.
  • Yo-yo effect — hit it, and the behaviour that got you there stops.
  • Deferred happiness — "I'll be satisfied once…" never arrives.

What systems do well

  • Repeatable inputs — you can execute a system today.
  • Survives success — no finish line to fall off.
  • Debuggable — a bad week points at a specific step.

Identity is the deepest layer

  • Outcome — "I want to lose 10kg." (what you get)
  • Process — "I train three times a week." (what you do)
  • Identity — "I'm someone who trains." (who you are)
  • Each rep is a vote for an identity; the identity then defends the reps.

Drill: Restate one goal as a weekly system, then as an identity. Notice which of the three you'd still follow after hitting the number.

Noticing what you feel, in time to choose what you do about it.

Emotional intelligence gets talked about as a personality trait — someone either has it or does not. The four-domain model is more useful because it breaks the thing into four separate skills, each of which can be practised badly, practised well, or ignored entirely.

Two axes generate the four. The first is direction: is the skill pointed at your own internal state, or at someone else's? The second is mode: are you perceiving something, or are you acting on it? Cross them and you get self-awareness (perceiving yourself), self-management (acting on yourself), social awareness (perceiving others), and relationship management (acting on the interaction).

The important structural point is that the two awareness domains are prerequisites, not peers. Self-management without self-awareness is not regulation — it is suppression, because you are managing a state you have not correctly identified, and misidentified states get managed with the wrong tool. Relationship management without social awareness is worse: influence applied without an accurate read of the other person is either clumsy or manipulative, and people can usually tell which.

That ordering is the practical takeaway. If your reactions keep surprising you, work on the awareness side first. Skipping straight to technique is why so much emotional-intelligence advice reads as performance rather than skill.

Drill

For one week, at the end of each day write down one interaction that did not go the way you wanted, and label which of the four domains failed. Do not fix anything yet — just find out which quadrant you actually live in.

Self-Awareness

Naming the feeling while you're inside it.

Emotional granularity

  • "Bad" is a category, not a diagnosis.
  • Frustrated / anxious / humiliated / depleted — different fixes.
  • Finer labels → better regulation choices.

Affect labelling

  • Putting feelings into words lowers their intensity.
  • Lieberman's imaging work: naming dampens the amygdala response.
  • Say "I notice anger", not "I am angry".

The blind spot

  • Introspection ≠ accuracy — reflection often produces stories, not data.
  • Ask "what?" not "why?" — "why" invents plausible causes.
  • Self-reported EQ correlates poorly with observed EQ.
  • The fastest correction: ask two people who will actually tell you.

Drill: Three times today, name the feeling in one specific word and note the body sensation that came with it. Do not explain it.

Track 2 · Four Domains · Part 3

Self-Management

Regulation is about timing, not strength.

Reappraisal — early, cheap

  • Change the interpretation before the emotion peaks.
  • "They're attacking me" → "they're under pressure".
  • Costs little; the felt emotion actually changes.

Suppression — late, expensive

  • Change the expression after the emotion has arrived.
  • Feeling stays; cognitive load and memory cost go up.
  • Others often read it as coldness, not composure.

Practical levers

  • Situation selection — the earliest and strongest lever of all.
  • Attention shift — where you point it decides what escalates.
  • Physiology first — slow exhale, then talk. Not the reverse.
  • The 90-second rule — ride the surge before you respond.

Drill: In your next tense exchange, write down the least charitable reading and one plausible alternative. Respond to the alternative.

Track 2 · Four Domains · Part 4

Social Awareness

Reading the room without projecting onto it.

Three kinds of empathy

  • Cognitive — I understand your view. (accuracy)
  • Emotional — I feel some of it with you. (connection)
  • Compassionate — I'm moved to help. (action)

How the read goes wrong

  • Projection — assuming they feel what you'd feel.
  • Attribution error — their behaviour is character, yours is circumstance.
  • Empathy burnout — emotional empathy without limits exhausts.

Getting a better signal

  • Check, don't conclude — "you seem hesitant, am I reading that right?"
  • Watch the change, not the baseline — the shift carries the information.
  • Silence is data — who stopped talking, and when.
  • Culture is context — directness and eye contact aren't universal signals.

Drill: In your next meeting, note one moment someone's energy changed and what preceded it. Verify your read afterwards with one question.

Track 2 · Four Domains · Part 5

Relationship Management

Steering the interaction without steering the person.

Core moves

  • Name the dynamic — "we're both defending positions here."
  • Separate people from problem — hard on the issue, soft on the person.
  • Repair early — small repairs beat large apologies.

Giving hard feedback

  • Observation, impact, request — three sentences, in that order.
  • Describe behaviour, never character.
  • Then stop talking and let them respond.

The line between influence and manipulation

  • Test: would you be comfortable if they saw your reasoning?
  • Influence informs a decision; manipulation obscures it.
  • EQ used against people is a known dark-side finding, not a myth.
  • Durable relationships run on repeated games — manipulation prices in fast.

Drill: Rewrite a piece of feedback you've been avoiding as observation, impact, request — under sixty words total.

Track 2 · Mechanism

The Amygdala Hijack

The reaction fires before the reasoning arrives.

Recognise it

  • Sudden onset, disproportionate intensity.
  • Narrowed attention; the other person becomes the problem.
  • Afterwards: regret. That's the tell.

Interrupt it

  • Name it — "I'm hijacked" restores the slow path.
  • Long exhale — physiology moves faster than argument.
  • Delay the reply — no decisions during the surge.

Drill: Write your three reliable triggers on a card. Pre-decide one sentence you'll say instead of reacting — "let me come back to you on that."

The Dichotomy of Control

  • Up to you — judgement, effort, response, what you attempt.
  • Not up to you — outcomes, other people, reputation, the past.
  • Epictetus' claim: distress comes from treating the second list as the first.
  • Not passivity — act fully, then hold the result loosely.
  • The modern version: judge decisions by process, not by outcome.

Sort any worry into the two lists. Anything in the second column is a use of attention, not a problem you can work on.

Being effective with people without becoming someone else to do it.

Principles of Influence

Six shortcuts people use when they can't evaluate everything.

Learn them to use honestly — and to notice when used on you.

Tip: Each principle is a shortcut that is usually right. The ethical line is whether you're pointing at something true or manufacturing the signal.

Track 3 · Skill

Active Listening

Most listening is waiting, with a reply already loading.

What it looks like

  • Reflect — say their point back before answering it.
  • Label — "it sounds like this felt unfair."
  • Open questions — "what would make this work for you?"
  • Let silence run — the good material comes after the pause.

What kills it

  • Topping — "that's nothing, when I…"
  • Premature fixing — a solution offered before they finish.
  • Reassurance — "don't worry" ends the conversation.
  • Rehearsing — building your reply instead of listening.

The test that proves you listened

  • Restate their position until they say "yes, that's it."
  • Rapoport's rule: state it so well they'd wish they'd said it that way.
  • Only then disagree — now the disagreement is about the real thing.
  • Cost: slower. Benefit: you stop arguing with a strawman.

Drill: In your next disagreement, do not state your view until you have restated theirs and they have confirmed it.

Track 3 · Model

The Trust Equation

Trust = (Credibility + Reliability + Intimacy) ÷ Self-Orientation

Credibility

  • Do you know what you're talking about?
  • Built by accuracy — and by saying "I don't know".

Reliability

  • Do you do what you said, when you said?
  • Built by volume of small kept promises.

Intimacy

  • Is it safe to tell you something difficult?
  • The most under-invested term of the three.

Self-orientation — the denominator

  • It divides: high self-focus shrinks everything above it.
  • Visible as: steering to your agenda, name-dropping, needing to be right.
  • Competence can't compensate — that's the whole point of dividing.
  • Fastest lever: lower the denominator, don't inflate the numerator.

Drill: Score yourself 1–10 on each term for one important relationship. Almost everyone's weakest score is intimacy or self-orientation.

Track 3 · Skill

Difficult Conversations

Every hard conversation is really three conversations at once.

What happened

  • Facts, blame, intent — the argued layer.
  • Shift: from who's right to what each of us saw.

Feelings

  • Usually unspoken and driving everything.
  • Shift: state them as feelings, not as verdicts.

Identity

  • "Am I competent? Am I a good person?"
  • Shift: the real source of the flinch.

Opening moves

  • Third story — describe the gap as a neutral observer would.
  • Impact ≠ intent — say the impact, don't assign the motive.
  • Contribution, not blame — ask what each side added to the situation.
  • Own the flinch — naming an identity threat defuses most of it.

Drill: Take the conversation you're avoiding and write its three layers separately. The one you skipped is usually why you're avoiding it.

The Strength of Weak Ties

  • Strong ties — close contacts; they mostly know what you know.
  • Weak ties — acquaintances; they move in other circles.
  • Granovetter's 1973 finding: jobs arrive disproportionately through weak ties.
  • Mechanism: non-redundant information, not affection.
  • So: maintenance beats accumulation — a dormant tie you can credibly revive beats a stranger.

Networking advice usually optimises for volume. The finding argues for reach — different circles, not more contacts in the same one.

Financial Intelligence

The small number of decisions that determine most of the outcome.

Track 4 · Framework

Order of Operations

Sequence beats sophistication. Do these in order.

Six steps, in sequence

Order of Operations for Money

Write-up

Almost every expensive personal-finance mistake is a sequencing error, not a selection error. People ask which fund to buy while carrying a credit-card balance at twenty percent. They invest aggressively with no cash buffer and are then forced to sell at the exact moment markets are down and their income has stopped. The instrument was never the problem; the order was.

Step one — spend less than you earn. This is the only genuinely non-negotiable step, because every later step operates on the gap. No gap, nothing to allocate, and no amount of investing skill substitutes.

Step two — a starter buffer. Roughly one month of expenses, in cash. Its job is narrow: stop the ordinary shocks — a car repair, a dental bill — from becoming new debt while you are trying to clear old debt.

Step three — capture any employer match. If your employer matches retirement contributions, that is an immediate return, commonly fifty to a hundred percent, before the money is invested in anything. Nothing else in this list competes with it, which is why it outranks debt repayment.

Step four — clear high-interest debt. Paying off a debt charging twenty percent is arithmetically identical to earning a guaranteed, tax-free twenty percent return. No public market offers that with certainty, so this dominates investing until the high-rate balances are gone.

Step five — the full emergency fund. Three to six months of expenses, in cash, deliberately boring. Its purpose is not return. It is to prevent forced selling and to buy you the ability to refuse bad options — a bad job, a bad landlord, a bad deal.

Step six — invest the remainder. Broad, low-cost, automatic, and then left alone. This is the step everyone wants to start at, and it is the one where individual choices matter least.

Two honest caveats. The ordering of steps three and four flips if there is no employer match, or if the debt rate is genuinely extreme. And this six-step framing is a synthesis of standard guidance rather than any single author's model — the broad shape is uncontroversial, the exact ordering of the middle steps is not.

Drill

Find which step you are currently on — the lowest one not yet complete. Direct the next three months of surplus entirely at that step and nothing below it.

Compounding & the Rule of 72

Growth on growth. Time is the dominant input, not rate.

What the table shows

  • Tripling the rate doesn't triple the result — it multiplies the doublings.
  • The last doubling adds more than every earlier one combined.
  • Which is why starting early outperforms contributing more.

It runs in reverse too

  • Fees compound — 1% annually is a large share of a lifetime return.
  • Inflation compounds — judge by real, not nominal, returns.
  • Debt compounds fastest — same maths, pointed at you.

Drill: Divide 72 by the interest rate on your most expensive debt. That's how fast it doubles if you ignore it.

Track 4 · Distinction

Assets vs. Liabilities

Sort everything you own by which way the cash flows.

Puts money in

  • Productive equity, rental property net of costs, income-generating skills.
  • A business that runs without you present.
  • Test: does it pay you while you sleep?

Takes money out

  • Financed car, most consumer debt, an oversized home.
  • Subscriptions and upkeep on things you rarely use.
  • Test: does it bill you while you sleep?

Two honest complications

  • Accounting disagrees — a home is an asset on a balance sheet; cashflow says otherwise.
  • Both readings are valid — net worth and cashflow answer different questions.
  • Consumption isn't a sin — just name it as consumption, not investment.
  • The failure mode is miscategorising: calling a lifestyle purchase an investment.

Drill: List your five largest possessions and mark each with an arrow: money in, or money out. Count the arrows.

Track 4 · Principle

Risk & Diversification

Risk isn't volatility. Risk is not having the money when you need it.

Two kinds of risk

  • Specific — one company, one sector. Diversification removes it.
  • Systematic — the whole market. Diversification can't.
  • You're only paid for bearing the second kind.

Where people go wrong

  • Fake diversification — ten holdings that all move together.
  • Concentration by employer — salary and shares in one company.
  • Sequence risk — a crash right when you need to withdraw.

Time horizon decides everything

  • Money needed within ~3 years — cash. Volatility is real risk here.
  • Money not needed for decades — volatility is noise, inflation is the risk.
  • Match the asset to the deadline — this is the whole allocation decision.
  • The worst outcome is being forced to sell, which is a cash problem.

Drill: Write down when you'll need each pot of money. Anything with a deadline under three years does not belong in a volatile asset.

Lifestyle Inflation

  • Pattern — income rises, spending rises to meet it, the gap stays flat.
  • Driver — hedonic adaptation: the new normal resets, the satisfaction doesn't last.
  • Real cost — not the money spent; the higher baseline you now have to defend.
  • Counter — pre-commit a split on every raise: some to lifestyle, most to the gap.
  • Freedom maths — a lower baseline shortens the runway you need, permanently.

Why Study History

  • Base rates — how often does this kind of thing actually end well?
  • Scale calibration — what counts as unprecedented, and what only feels new.
  • Institutional memory — most rules were written in response to a specific disaster.
  • Immunity to narrative — knowing the record is how you spot a convenient version of it.
  • Caution: history rhymes; it does not repeat on schedule.

The useful output isn't prediction. It's a wider prior about what human systems are capable of, in both directions.

Four Resets

Four moments that changed what humans could do — not just what they did.

Agriculture · c. 10,000 BCE

  • Surplus → cities, specialisation, hierarchy, property.
  • Cost: worse diets, disease, harder labour for most.
  • Not obviously an upgrade for the individual who lived it.

Writing · c. 3200 BCE

  • Memory becomes external and durable.
  • Enables law, contracts, debt, bureaucracy, accumulated knowledge.
  • Began as accounting, not literature.

Printing · c. 1440

  • Copying cost collapses → ideas outrun gatekeepers.
  • Reformation, scientific revolution, vernacular literacy.
  • Also: a century of religious war. Cheap copying is neutral.

Industry · c. 1760–1840

  • Stored energy replaces muscle → output decouples from population.
  • First sustained rise in living standards in the record.
  • Cost: child labour, urban squalor, and the carbon bill.

Pattern: each reset lowered the cost of something fundamental — food, memory, copying, energy — and each brought a new class of harm alongside the gain.

Why Empires Fall

Rarely one shock. Usually accumulated fragility plus a shock.

Tainter — complexity

  • Societies solve problems by adding complexity.
  • Complexity has diminishing returns and rising upkeep.
  • Collapse = rational simplification once upkeep exceeds benefit.

Ibn Khaldun — cohesion

  • Asabiyyah — group solidarity — is what builds a dynasty.
  • Prosperity erodes it; later generations inherit rather than earn.
  • Roughly four generations, in his account.

Recurring fragilities

  • Fiscal strain — commitments outrunning the tax base.
  • Elite overproduction — more claimants than positions (Turchin).
  • Legitimacy loss — rules seen as applying selectively.
  • Single-point dependence — one grain route, one river, one trade partner.

Caution: these are competing interpretations, not settled fact. Decline narratives are easy to fit after the outcome is known.

Who Writes History

The record is a sample, and the sampling was never random.

What gets lost

  • The illiterate majority — most lives left no text.
  • The losers — defeated archives burn or go unread.
  • The ordinary — nobody records what everyone knows.

How to read anyway

  • Who wrote it, for whom, and when — before what it says.
  • Primary vs. secondary — and how many hands in between.
  • Cross-check with material evidence — bones, coins, pollen, ledgers.

Two traps

  • Survivorship — what remains is what someone chose to preserve.
  • Presentism — grading the past by present categories explains nothing.
  • But not relativism — some accounts are still better evidenced than others.
  • Judgement is allowed; explanation comes first.

Drill: Take any historical claim you hold confidently and identify the source it ultimately rests on. Note how many hands it passed through.

Sleep Architecture

Not one state — cycles, and the halves do different jobs.

First half — deep NREM

  • Slow-wave sleep concentrates early in the night.
  • Physical restoration; growth hormone release.
  • Late bedtime cuts this half — you can't recover it by sleeping in.

Second half — REM

  • REM lengthens toward morning.
  • Emotional processing; associative and procedural memory.
  • Early alarm cuts this half — different loss, same night.

Levers that actually move it

  • Fixed wake time — anchors the rhythm better than a fixed bedtime.
  • Morning daylight — the strongest signal for setting the clock.
  • Caffeine has a long tail — a half-life of hours, so early cut-off.
  • Alcohol sedates, then fragments — it suppresses REM. Sedation ≠ sleep.
  • Cool, dark, boring room — temperature drop is part of the trigger.
  • 7–9 hours for most adults; short sleepers are rarer than claimed.

Drill: Fix your wake time for two weeks, including weekends, and get daylight within an hour of it. Change nothing else first.

Sleep Architecture — What the Two Halves Do

Sleep is usually discussed as a single quantity — how many hours did you get. That framing hides the more useful fact: sleep is structured, the structure changes across the night, and the two halves of the night are doing different work.

Sleep runs in cycles of roughly ninety minutes, but the composition of those cycles is not constant. Deep slow-wave NREM sleep is concentrated in the early cycles — the first part of the night. REM periods start short and lengthen progressively, so most REM happens in the hours before you wake.

The practical consequence is that cutting sleep at either end costs you something different. A late bedtime removes deep NREM: physical restoration, and the bulk of growth hormone release. An early alarm removes REM: emotional processing, associative memory, procedural consolidation. These are not interchangeable, and the common belief that a weekend lie-in repays the debt does not survive contact with the structure — you cannot recover last Tuesday's slow-wave sleep on Saturday morning.

The levers that actually move sleep quality are unglamorous. A fixed wake time anchors the circadian rhythm more effectively than a fixed bedtime, because wake time is the one you can enforce while bedtime follows accumulated sleep pressure. Morning daylight is by a wide margin the strongest signal for setting that clock — far stronger than any evening intervention. Caffeine's half-life runs to several hours, which is why an afternoon coffee is still measurably present at bedtime. And alcohol is the most deceptive input of all: it shortens the time to fall asleep, which feels like help, then suppresses REM and fragments the second half of the night. Sedation is not sleep.

Seven to nine hours remains the standard adult guidance. Genuine short sleepers exist; they are considerably rarer than the number of people who believe they are one.

Drill

Fix your wake time for two weeks — weekends included — and get outdoor daylight within an hour of waking. Change nothing else until those two are stable. Most people find the bedtime moves on its own.

The Movement Portfolio

Four different stimuli. None substitutes for another.

Strength

  • Muscle and bone density — both decline with age by default.
  • 2+ sessions/week, all major muscle groups.
  • Predicts independence in later life more than cardio does.

Aerobic base

  • Easy, conversational effort — the largest share of volume.
  • 150–300 min/week moderate (or 75–150 vigorous).
  • Cheap to recover from; builds the platform.

High intensity

  • Short hard efforts that raise peak capacity.
  • Cardiorespiratory fitness is a strong mortality correlate.
  • Small dose; expensive to recover from.

Mobility & balance

  • The one everyone skips until something hurts.
  • Falls are a leading injury cause in older adults.
  • Cheap, boring, and disproportionately protective.

The ordering that matters

  • Consistency > programme — an average plan done weekly beats a perfect one abandoned.
  • Any movement > none — the largest gains are at the bottom of the range.
  • Sitting is a separate variable — a workout doesn't neutralise ten still hours.

Drill: Audit last week against the four. Whichever one is at zero is your highest-return addition — not more of the one you already do.

Nutrition Fundamentals

A short list of things that are not actually contested.

Broadly agreed

  • Energy balance sets weight direction; composition sets the rest.
  • Protein preserves muscle in a deficit and satiates well.
  • Fibre — most people fall well short of 25–30 g/day.
  • Mostly whole foods — the one instruction every camp shares.

Genuinely contested

  • Optimal macro ratios; meal timing and frequency.
  • Most single-nutrient claims and most supplements.
  • Nutrition epidemiology is observational and confounded.
  • Strong certainty in this field is a warning sign.

Why diets work, and then stop

  • Every successful diet creates a deficit — via a rule you'll follow.
  • Trials comparing diets converge once adherence is accounted for.
  • So the real question is which rules you can keep, not which is optimal.
  • Failure mode: a plan that only works on a good week.

Drill: Add protein and fibre to what you already eat before subtracting anything. Removal-first plans have a worse survival rate.

Track 6 · Load

Acute vs. Chronic Stress

The response is adaptive. The problem is when it never switches off.

Acute — the system working

  • Short surge, clear trigger, full recovery afterwards.
  • Sharpens attention; mobilises energy.
  • Training, deadlines, hard conversations — this is the useful kind.

Chronic — no off switch

  • Low-grade, continuous, no recovery window.
  • Sustained HPA-axis activation; cortisol stays elevated.
  • Sleep, immunity, mood and cognition all degrade together.

Allostatic load — the accumulated bill

  • Recovery is the variable, not the size of the stressor.
  • Control matters — the same load is more damaging without agency.
  • Sleep first — it is both the earliest casualty and the main repair mechanism.
  • Social contact and movement are the two most reliable discharges.

Drill: Find the stressor that has run continuously for months without a recovery window. Schedule the recovery before trying to remove the stressor.
